The most obvious use is chest-supported rows — barbell, dumbbell, or cable — where the pad locks your torso in place so your back does all the work with zero lower-back strain. From there it opens up into rear delt flies and lateral raises with no room to cheat, face pulls for shoulder health, prone Y/T/W raises for scapular stability, hammer curls and reverse curls with strict arm isolation, and tricep kickbacks where the upper arm stays pinned to the pad throughout.
